Millions of Americans find it challenging to secure restful sleep. Cognitive neuroscientist Yousuf Aslam reveals that the issue might extend beyond merely having a poor bedtime routine. According to Aslam, the brain’s ability to optimize sleep is intricately linked to feeling safe enough to switch off fully. Unresolved stress and anxiety might keep one’s mind trapped in a heightened state of alertness, inhibiting effective sleep.
Exploring Sleep Regulation
Aslam, an expert in neuromechanics with a robust academic foundation in neuroscience and biochemistry from Queen Mary University, London, elaborates on the biological regulation of sleep. Two primary biological systems govern sleep: the circadian rhythm and sleep-wake homeostasis.
‘The circadian rhythm, our internal 24-hour clock, is controlled by the suprachiasmatic nucleus in the hypothalamus. This system adjusts melatonin production according to light and darkness,’ Aslam explains.
Aslam identifies the second regulatory system as sleep-wake homeostasis, which monitors sleep needs. He elucidates that adenosine, a chemical accumulating during wakefulness and diminishing during sleep, drives sleep-wake homeostasis.
Caffeine fosters alertness by obstructing adenosine receptors. However, Aslam emphasizes that sleep’s regulation isn’t solely based on biological components. He asserts that stress and emotion regulation significantly influence sleep patterns by increasing cortisol production and affecting normal sleep processes.
Understanding Sleep Disruption Causes
Aslam points to two fundamental stress-related causes of sleep disruption. The first stems from unresolved past experiences or inadequacies, leaving the brain feeling ‘unsafe’ due to painful memories or lingering issues. The second involves anxiety concerning future uncertainties, where one’s brain anticipates negative outcomes or fears having overwhelming responsibilities.
In both scenarios, the brain struggles to relax. When feeling ‘unsafe,’ the brain activates the sympathetic nervous response, known as the fight or flight response, resulting in an increased heart rate and brain activity that hampers falling and staying asleep.
For optimal sleep, the brain must decelerate. To transition from stress to relaxation, the brain needs to feel secure enough to diminish thought intensity. This shift requires transitioning from beta waves, linked to wakefulness and stress, to alpha waves, which facilitate cognitive relaxation and deep sleep cycles.
Aslam mentions that individuals unable to achieve this transition often resort to late-night phone use, seeking to exhaust themselves before finally falling asleep.
A Nightly Exercise for Optimized Sleep
To tackle these stressors, Aslam recommends a nightly gratitude-writing exercise. This practice involves recording three things appreciated during the day or from the past, three things anticipated positively for tomorrow, and four aspects valued about oneself. By reinforcing security in past, present, and future contexts, the brain becomes more equipped for relaxation.
Aslam advocates engaging in the exercise right before sleep. Since the brain processes thoughts for hours while sleeping, completing this exercise can profoundly affect how one feels rested upon waking.
Aslam explains, ‘Many individuals go to sleep reflecting on their day or what they face tomorrow. The brain keeps tackling these concerns, leading to waking up feeling weary despite sleeping sufficient hours. Quality outweighs quantity in sleep.’ His advice focuses on shifting from worry to feelings of security and gratitude.
He insists on composing the gratitude list by hand using a pen and capital letters, emphasizing paper and ink’s unique mental perception compared to digital devices.
Aslam also advises reading the list within 45 minutes of waking up, as the brain is particularly susceptible to positive reprogramming during this window. Rather than checking messages or emails immediately, which could trigger stress responses, he suggests prioritizing the gratitude list.
‘Delaying your first caffeinated beverage for 45 minutes post-waking helps manage cortisol spikes,’ Aslam notes.
Aslam asserts that enhancing sleep quality may result in broader mental health benefits, including improved concentration, clarity, and memory.
